evidence for mixed creatine forms

Our honest take

An orange-flavoured post-workout drink with 3 g of creatine from three forms, 1 g of glutamine and about 20 g of carbohydrate per 30 g serving. The creatine dose matches the 3 g a day the authorised claim is based on. The sugar and calories make it more of a recovery drink than a daily creatine, and there is no good evidence that the glutamine adds anything.

  • You want a carbohydrate recovery drink with creatine after training
  • You want creatine without sugar or calories
  • You want to take creatine every day, including rest days
The science

Mixed creatine forms· evidence: Limited

Some products mix several types of creatine, such as citrate, pyruvate, malate, magnesium chelate, ethyl ester or alpha-ketoglutarate, often under a branded blend name. The idea is that each form adds something, but there is no good evidence that a mix works better than the same amount of plain creatine monohydrate. One form, creatine ethyl ester, did worse than monohydrate in a controlled study because more of it broke down before reaching the muscle.

The main practical problem is that blends often do not say how much actual creatine you get, which makes it hard to check you reach 3 g a day.

Authorised health claim
Creatine increases physical performance in successive bursts of short-term, high intensity exercise. The beneficial effect is obtained with a daily intake of 3 g of creatine.

Typical dose: Enough to provide 3 g of creatine a day; check the label

Safety: Same general precautions as creatine monohydrate. Speak to your GP first if you have a kidney condition.
